For divers who feel anxious

What to do when you feel anxious underwater

Fear is information. Panic is fear unaccompanied. This page is the Mindful Diving™ practised response: what to do in the moment and, above all, what to prepare before you enter.

Safety first

Everything here fits entirely within your agency standards (SSI, PADI, CMAS, RAID) and your dive plan. Slow, continuous breathing only — never breath-holding, skip-breathing or hypoventilation on scuba. No practice sits in task-critical phases: descents, ascents, gas management. Safety is the first mindfulness practice. This is not therapy and not a medical treatment.

What is happening

Anxiety underwater rarely arrives as a decision. It arrives as a narrowing: less perceived air, less field, fewer options. Recognising the signs early is half of the response.

  • Breathing quickens and shortens; the regulator suddenly feels like it gives too little.
  • Attention narrows to one thing — the mask, the depth, the distance to the boat.
  • The urge to fix everything at once, or to go up now.
  • The buddy drifts out of view and you do not signal.

In the moment: STILL

Five steps, in order, without leaving your training or your plan.

  1. S

STOP adding cease the non-essential task; stabilise position and buoyancy.

  2. T

TOUCH the anchor one point of contact — the regulator in your teeth, the inflator in your hand, the exhale leaving.

  3. I

IDENTIFY out of the tunnel gas, depth, buddy, exit — four facts, in that order.

  4. L

LINK signal your buddy or leader now, at amber, not later at red.

  5. L

LISTEN to the breath as information, and to the fear's actual message — signal, story, or cargo?

Ending the dive is always available, with no reason required — and we thank anyone who ends theirs.

Afterwards: widen again with the Five-Channel Scan

The Five-Channel Scan gives back the field that anxiety narrowed. Anchor · scan · anchor · scan.

  • SELF

    breathing, comfort, temperature, equalisation, workload.

  • GAS & DEPTH

pressure, time, depth, ascent obligations, limits.

  • BUDDY

position, signals, state, shared plan, proximity.

  • ROUTE & CONDITIONS

    direction, current, visibility, exit.

  • ENVIRONMENT

    life, hazards, fragility, other divers.

Before the water: ARRIVE

One minute on the platform. Most underwater anxiety is answered better here than below.

  1. A

ACKNOWLEDGE your current state without trying to improve it.

  2. R

RELEASE unnecessary tension: jaw, shoulders, hands.

  3. R

READ the environment: water, wind, entry, exit, team.

  4. I

INTENTION one behaviour you will practise on this dive.

  5. V

VERIFY with your buddy and the plan.

  6. E

ENTER with the plan and not ahead of it.

Carry them with you

The practice cards are free, printable and wallet-sized.

Common questions

Is it normal to feel anxious underwater?

Yes. Anxiety underwater is common among certified divers of every experience level. It is information, not a verdict on your ability: a signal about the body, the conditions, the task load or the plan. What matters is noticing it early, saying it early, and having a practised response.

What should I do in the moment if anxiety rises on a dive?

Stay inside your agency training and your dive plan, and use STILL: stop adding tasks and stabilise, touch one anchor point, identify gas, depth, buddy and exit, link with your buddy or leader now at amber rather than later at red, and listen to what the breath and the fear are actually telling you. Ending the dive is always available and never needs a reason.

Are there breathing techniques for scuba diving anxiety?

On scuba the only breathing practice is slow, continuous breathing — never breath-holding, skip-breathing or hypoventilation, and never during task-critical phases such as descents, ascents or gas management. Breath-based exercises belong on the surface: before the dive, and in the surface interval.

How do I stop anxiety before it starts?

Prepare on the surface. ARRIVE takes about a minute before entry, the Readiness Scan names honestly where your body, mind, skill and context are, and the Buddy Agreement makes your early signals sayable. Most underwater anxiety is best answered before the water, not in it.

Is this therapy or a treatment for panic?

No. Mindful Diving™ is an education and certification standard reviewed by the Safety & Dive Medicine Board, complementary to your diving agency's safety standards. It is not therapy and not a medical treatment. If anxiety is severe, persistent or affecting you outside diving, speak with a qualified health professional and a dive physician.

Presence runs deep.

MD-1 Mindful Diver™ trains these responses until they are available when needed — inside the agency certification you already hold.
